How to Jump Higher to Dunk: Closing a Gap You Have Actually Measured

What to train depends on how far you are. A realistic guide to adding vertical for a 2-inch gap, a 6-inch gap and a 12-inch gap β€” and how long each one honestly takes.

Most vertical-jump advice is written for nobody in particular. It cannot tell you whether you need six weeks or two years, because it does not know how far away you are.

So start with the gap. Measure your standing reach and your max touch, get your real number in inches, and then read the section that applies to you. Training for a 2-inch gap and training for a 12-inch gap are genuinely different projects.

First: take the free inches

Before any training, three things can shrink your gap without making you stronger.

Measure your reach properly. Most people underestimate by 2–3 inches. That is 2–3 inches straight off your target, available right now.

Use a running approach. A one-to-three-step run-up adds roughly 3–5 inches over a standing jump by converting horizontal speed into lift at the plant. If you have been testing yourself flat-footed, you are understating what you can already do.

Go one-handed. A one-hand dunk needs about 6 inches of rim clearance; two-hand needs about 9. Chasing the two-hand version first adds 3 inches to your target for no reason.

Stack those and a "10-inch gap" is often a 3-inch gap.

If your gap is 1–3 inches

You are weeks away, not months. At this range the wins come from technique and freshness, not from a new training block.

Work the approach itself: consistent steps, a hard penultimate step, a fast and stiff final plant. Film it. Most people at this range are leaking height through a slow, soft plant that lets the ground reaction dissipate.

Then attempt dunks fresh, at the start of a session, not at the end of two hours of pickup. Vertical jump falls measurably with fatigue, and a 2-inch gap disappears into it.

If your gap is 4–8 inches

This is a real 8–16 week training block, and it is the most common situation.

Get stronger in the lower body. Squats, trap-bar deadlifts, split squats β€” progressively loaded, twice a week. For most untrained people, relative strength is the binding constraint, and strength work is what moves it.

Add plyometrics, carefully. Depth jumps, broad jumps, bounds, and pogo hops train the stretch-shortening cycle β€” how fast you can put force into the ground. Low volume, high quality, full recovery between reps. Plyometrics are a skill session, not a conditioning session; the moment reps get sloppy, the session is over.

Do not neglect the ankles and calves. Stiffness through the ankle is a large part of what converts an approach into height, and it is routinely undertrained.

Expect something in the range of 4–8 inches over a well-run block if you are starting untrained. Progress is not linear, and it slows considerably as you get closer to your ceiling.

If your gap is 9 inches or more

This is a 6–18 month project, and honesty helps more than enthusiasm here.

Build a general athletic base first: get meaningfully stronger, get leaner if there is weight to lose (every pound you are not carrying is force you do not have to produce), and learn to land well before you spend a year jumping. Body composition is an underrated lever at this range β€” losing excess mass improves your jump for the same absolute strength.

Then run the 4–8 inch programme above, repeatedly, across multiple blocks. Untrained adults commonly add 10–15 inches over 3–6 months of structured work, but that figure comes off a low base and the last inches are much harder than the first.

And keep the alternative in view: dunking on a 9-foot rim is a legitimate goal, immediately available at this range, and a much better way to actually learn the skill.

What this cannot tell you

Jump training loads the knees, ankles and lower back hard. Depth jumps in particular are high-force and unforgiving of poor landing mechanics. If you are under 18, coming back from injury, or have any existing joint problem, get a qualified strength coach or physiotherapist to look at your programme before you run it. That is not boilerplate β€” plyometric volume is the most common way people training for a dunk end up unable to train at all.
